You’ve probably heard at least one of these: do crunches to burn belly fat, lift light weights to “tone,” or skip the weights entirely because cardio is the only way to lose fat. These ideas sound reasonable, but none of them hold up under scientific scrutiny — and following them wastes your time while better strategies sit right in front of you. Here are five persistent fitness myths, what the research actually says, and what to do instead.

Myth 1: You Can Spot-Reduce Fat

The myth: Doing hundreds of crunches will burn belly fat. Tricep kickbacks will eliminate arm jiggle. Target the area, burn the fat.

The reality: Fat loss doesn’t work locally. Your body decides where to store and release fat based on genetics and hormones, not which muscles you’re exercising. A 2011 study published in the Journal of Strength and Conditioning Research had participants perform leg press exercises with one leg for 12 weeks. MRI scans showed that fat loss occurred across the entire body — not preferentially in the trained leg.

This has been replicated repeatedly. A 2007 study in the journal Medicine & Science in Sports & Exercise found that abdominal exercises had no measurable effect on abdominal fat compared to diet alone.

What to do instead: Fat loss is systemic. To lose fat from your midsection (or anywhere else), you need an overall calorie deficit combined with resistance training to preserve muscle. Full-body strength training burns more total calories than isolation exercises, and the muscle you build raises your resting metabolic rate. Myth 2: “Toning” Is a Real Thing

The myth: Light weights and high reps create long, lean, “toned” muscles. Heavy weights make you bulky. Women especially should stick to lighter weights to avoid getting too big.

The reality: There is no physiological process called “toning.” The look people describe as “toned” is simply the combination of two things: enough muscle to create visible shape, and low enough body fat to see it. That’s it. There’s no separate mechanism for making a muscle lean versus bulky — muscles either grow, shrink, or stay the same size.

The ACSM’s position stand on resistance training is clear: progressive overload — gradually increasing weight over time — is the primary driver of muscular development regardless of sex. Women produce roughly 15-20 times less testosterone than men, making it physiologically difficult to build “bulky” muscle without years of dedicated training and intentional caloric surplus.

What to do instead: Lift progressively heavier weights. If you’ve been using the same 5-pound dumbbells for months, your muscles have no reason to adapt. Track your weights and aim to increase them by the smallest available increment every 1-2 weeks. Myth 3: Cardio Is the Best Way to Lose Fat

The myth: To lose fat, you need to spend hours on the treadmill or elliptical. Cardio burns the most calories, so more cardio equals more fat loss.

The reality: Cardio burns calories during the session, but the effect largely stops when you step off the machine. Strength training, on the other hand, creates an “afterburn” effect called excess post-exercise oxygen consumption (EPOC). A 2012 study in the Journal of Strength and Conditioning Research found that a resistance training session elevated metabolic rate for up to 38 hours afterward — significantly longer than a typical steady-state cardio session.

Beyond the acute calorie burn, strength training builds muscle. Each pound of muscle burns approximately 6-7 calories per day at rest compared to 2 calories per pound of fat, according to the National Council on Strength & Fitness. Over time, more muscle means a meaningfully higher resting metabolic rate — you burn more calories doing literally nothing.

The research doesn’t say cardio is useless. It says cardio alone is a poor fat-loss strategy, and that combining strength training with moderate cardio produces better body composition outcomes than either alone. A comprehensive meta-analysis in BMC Public Health confirmed that concurrent strength and aerobic training produced greater reductions in body fat than aerobic training alone.

What to do instead: Prioritize strength training 3-4 days per week and add 2-3 sessions of moderate cardio (20-30 minutes of walking, cycling, or incline treadmill) around it. Myth 4: If You’re Not Sore, the Workout Didn’t Work

The myth: A good workout should leave you hobbling the next day. No soreness means you didn’t train hard enough.

The reality: That post-workout soreness is called DOMS — Delayed Onset Muscle Soreness — and it’s primarily caused by novel stimulus, not workout quality. When you try a new exercise, increase volume significantly, or return after a layoff, you’ll be sore. As your body adapts to a consistent program, soreness decreases substantially — even though the workouts remain effective.

A 2013 review in the Strength and Conditioning Journal concluded that DOMS is a poor indicator of muscle damage or hypertrophy. In fact, some of the most effective training adaptations happen with minimal soreness because your body has become efficient at repairing and rebuilding from familiar stimuli.

Chasing soreness for its own sake often leads to counterproductive behavior — excessive volume, constant exercise variation, or training before you’ve recovered from the last session.

What to do instead: Track progressive overload instead of soreness. Are you lifting more weight this month than last month? Doing more reps at the same weight? Completing the same workout in less time? Those are reliable indicators of progress. Keep a training log (your phone’s notes app works fine) and record your weights and reps. When the numbers trend upward over weeks and months, the program is working — regardless of whether you’re sore the next day.

Myth 5: You Need to Stretch Before Every Workout to Prevent Injury

The myth: Always stretch before lifting to prevent injuries. Touch your toes, hold a quad stretch for 30 seconds, then you’re safe to train.

The reality: Static stretching — holding a position for 15-60 seconds — before exercise can actually reduce performance. A meta-analysis in the Scandinavian Journal of Medicine & Science in Sports found that static stretching before activity reduced strength by an average of 5.5% and power output by 2%. For exercises like squats and deadlifts where maximum force production matters, that’s a meaningful reduction.

More importantly, research does not support static stretching as an effective injury prevention strategy. A large systematic review published in the British Medical Journal concluded that pre-exercise stretching had no statistically significant effect on injury risk.

What does reduce injury risk? Proper warm-ups with gradually increasing intensity and movement-specific preparation. Dynamic warm-ups — movements that take your joints through their full range of motion under control — prepare your body for the demands of training without the performance costs of static stretching.

What to do instead: Before training, do 5-10 minutes of dynamic warm-up: leg swings, arm circles, bodyweight squats, lunges with a twist, inchworms, and light sets of your first exercise. Save static stretching for after your workout when your muscles are warm and you’re trying to improve flexibility, not generate force. Stick with your core compound movements for 8-12 weeks, progressively increase the load, then make strategic adjustments. Most beginners notice measurable strength gains within 2-4 weeks of consistent training — you’ll be able to lift more weight and complete more reps with the same weight. Visible physique changes typically take 8-12 weeks of consistent training paired with adequate nutrition. These timelines assume training 3-4 days per week with progressive overload and eating sufficient protein (0.7-1.0 grams per pound of body weight daily). Patience matters here — the adaptations are happening at the cellular level well before they become visible in the mirror.
